10-9-8-7-6-5-4-3-2-1 reps of the triplet:

Assisted pull-ups
Box jump, 12-15 inch box
Sit-up

After a full rest
Run 30:20 x 8 rounds, 30 seconds on 20 seconds off, all out efforts.

Gym work:
Squat 3x5
Bench 3x5
